Overview

A pair of dumbbells is enough to build real muscle. This program trains your whole body three times a week with exercises you can do on the floor of a living room, using a goblet squat, floor presses, rows and single-leg work to make light weights challenging.

Each day covers legs, a press, a pull and a hinge, so nothing gets neglected, and the three days rotate exercises to hit muscles from different angles.

Who it's for

  • Anyone training at home with dumbbells
  • Beginners who prefer to start outside a gym
  • Travelers or busy parents who need 45-minute sessions

Not ideal if…

  • Strong lifters whose dumbbells are already too light for squats and deadlifts. Use the single-leg variations or slower tempos, or consider adjustable dumbbells.

Weekly schedule

Train three non-consecutive days a week, for example Monday, Wednesday and Friday.

How to run it

Warm up
5 minutes of light cardio, then 2–3 lighter warm-up sets of the first exercise, building up to your working weight. Later exercises usually need just one lighter set.
Choosing a weight
Use a weight you could lift for 2–3 more reps than the target. The last set should feel hard, but your form shouldn't break down. Spend the first week or two a little lighter while you learn the movements.
Rest between sets
About 90 seconds between sets; 60 seconds on raises, curls and triceps work.
Progression
When you can do the top of the rep range on every set, use heavier dumbbells next time, or add 2 reps per set until you can move up. Slowing the lowering phase to 3 seconds makes light dumbbells much harder. In Progress, Progressive Reps is already on for push-ups: each time you hit the target on every set, the next session's target goes up by one rep.
How long to run it
Follow it for 8–12 weeks, as long as you keep making progress. If most of your lifts stall for two weeks in a row, take an easier week at about 60% of your usual weights, then keep going.
Track every session
Write down the weight and reps for every set. You need last session's numbers to know what to do today, and seeing them climb is the best motivation there is.

Tips

  • Adjustable dumbbells are the best investment for home training: they let you keep progressing for years.
  • Single-leg exercises are your secret weapon. They make your legs work hard with light weights.
  • Train in the same spot at the same time each week. A routine is easier to keep than a mood.

Questions

What weight dumbbells should I get?

Most beginners do well with a pair they can press overhead for about 10 reps. An adjustable pair from 5–50 lb (2–25 kg) covers almost everyone.

Do I need a bench?

No. Every pressing exercise here is done on the floor. A bench is nice to have but not required.

Can I build muscle without a gym?

Yes. Muscle responds to hard sets and progression, not to the equipment. Keep the sets close to failure and keep making them harder.
