Overview

Short on time? These two quick full-body workouts fit into a lunch break or a busy morning. Alternate a strength day with a conditioning day, five days a week.

Workout A builds strength with squats, push-ups, lunges and core work. Workout B gets your heart rate up with jump squats, mountain climbers and burpees. Together they improve strength, stamina and consistency, which is the habit that matters most.

Who it's for

  • Busy people who can find 20 minutes but not an hour
  • Beginners who want a simple daily habit
  • Anyone training at home, in a hotel or outdoors

Not ideal if…

  • People whose main goal is building lots of muscle. Try the 4-Day Calisthenics Upper/Lower.
  • Anyone with knee or joint issues that make jumping painful. Swap jumps for the non-jumping version.

How to run it

Warm up
5 minutes of easy movement (marching, arm circles, bodyweight squats), then one easier set of the first exercise.
Choosing a weight
Pick the version of each exercise you can do for the target reps with good form and about 2–3 reps left in the tank. Use easier versions (incline push-ups, shallower lunges) until you can.
Rest between sets
30–45 seconds between sets. Keep it moving to finish in about 20 minutes..
Progression
Each week, add 1–2 reps per set or 5 seconds to timed exercises. When push-ups reach 15 easy reps, slow them down or elevate your feet. In Progress, Progressive Reps is already on for every rep-based exercise: each time you hit the target on every set, the next session's target goes up by one rep. You can change the increment or turn it off on any exercise.
How long to run it
Follow it for 6–8 weeks, as long as you keep making progress. If most of your lifts stall for two weeks in a row, take an easier week at about 60% of your usual weights, then keep going.
Track every session
Write down the weight and reps for every set. You need last session's numbers to know what to do today, and seeing them climb is the best motivation there is.

Tips

  • Do it at the same time every day. The habit matters more than any single workout.
  • Can't do full push-ups yet? Do them with your hands on a chair or counter and lower the height over time.
  • Push the pace on Workout B, but keep good form. Stop a set early rather than getting sloppy.

Questions

Is 20 minutes a day enough?

Yes. Five 20-minute sessions add up to 100 minutes of training a week, enough to improve strength, stamina and health, especially if you're just starting out.

Will this help me lose weight?

It helps, but weight loss mostly comes from eating fewer calories than you burn. Pair these workouts with a small calorie deficit and daily walking for the best results.

Can I do it seven days a week?

Take at least one or two rest days. Light walking on rest days is great.
